Ahh well what I do from photoshop is double click on the Blue bar that contains the image from the layers tab (usually bottom right) so that instead of it saying background it says Layer 0, then I make a new layer (Shift CTRL N) and I drag the new layer (1) under the picture layer (layer 0).
Then I click back on the picture layer so that it highlights blue and do a CTRL T (which is the transform tool). youll see some boxes appear around the edge of the picture, holding down both SHIFT and ALT drag one of the corner boxes towards the middle (which makes it smaller)
Press return when your happy with the size.
Then I go down and click on layer 1 at the bottom so that it turns blue, I press the D key to switch my colours back to black and white and then I press CTRL and the delete key and it fills the layer black, then I press ALT and delete key and it fills it with white.
Cycle between black and white to see what works best..
Then just save it out as a .JPG
